Tofu 101: Everything You Need to Know Before Cooking

What is tofu?
Tofu is made from soybeans and water, then cooked, curdled, and pressed into blocks, similar to how cheese is made. It's minimally processed, high in protein, and has a mild flavor that soaks up any marinade or sauce you pair it with. Think of tofu as the chicken of the plant-based world, it can be cooked in endless ways!
Is tofu healthy?
Absolutely! Soy foods like tofu, tempeh, miso, and edamame are packed with fiber, iron, magnesium, potassium, protein, and zinc - all the good stuff you'd expect from other beans and legumes.
And don't worry, the whole "soy messes with your hormones" thing is a total myth. Soy doesn't contain estrogen. It contains phytoestrogens, which are plant compounds that can actually protect your health. Studies show that soy foods may help reduce the risk of breast cancer, lower cholesterol, and support overall heart and bone health. 1
So yes, tofu is completely safe, and it's one of the most nutritious, high-protein foods you can add to a plant-based diet.
Types of tofu & how to use them:
- Extra-firm tofu: Dense and meaty-my go-to for most recipes.
- Firm tofu: Slightly softer; great for scrambles or "tofish."
- Medium tofu: Works in creamy sauces or softer textures.
- Silken tofu: Smooth and pudding-like-perfect for desserts or sauces.
Pressing Tofu:
Pressing removes excess water and helps tofu absorb flavor. Many beginner tofu cooks think that tofu always needs to be pressed before cooking, but that's not true! Whether or not you should press tofu depends on the type of tofu you're using and the recipe you're making. A general rule of thumb, press firm or extra-firm tofu when marinating or frying. Skip pressing for most baked recipes; the oven drives off moisture anyway. Never press soft tofu, or silken tofu, it'll just fall apart. I'll note pressing in any recipe when it matters.
Freezing tofu:
Freezing then thawing tofu changes the texture, making tofu more spongy and chewy. Some love it, others (like myself) prefer it fresh. Try both and see what you like!

Yes! Tofu is cooked during production, so it's safe to eat straight from the package. Silken or soft tofu is great in smoothies, dressings, and desserts. Just drain off any extra liquid first.
What's the best tofu for stir-fries?
Firm or extra-firm tofu works best. Press it to remove moisture, cut into cubes, and pan-fry or bake until golden before adding your sauce.
Is tofu gluten-free?
Plain tofu is naturally gluten-free. Just check flavored or pre-marinated tofu, some contain soy sauce or other gluten ingredients.
How do I make tofu crispy?
Press firm or extra-firm tofu, pat dry, then toss it in cornstarch or arrowroot powder, and cook with oil or spray oil in a hot pan, oven, or air fryer until golden. The drier the tofu, the crispier it gets.
